Friday – 6/12/2015 – TTT – video

Carbohydrate intake was a little lower than normal days, not intentionally. felt this a little but warming up but it subsided in the tng work.

A – Power Snatch x 1/OHS x 2 – 1 set every 2 min x 8
build in weight every 2 sets, moderate across, movement priority
175-185-190-195
felt a little off with the snatch wirk today. it has been a while with santchimg so timing felt a little off. overhead position felt a litgle fatigued as well.

+

B – Power snatch x 10 TNG reps @ 95lbs for time, start a set every 3 min x 3 sets
keep feet quiet, work skill of turnover speed
:22
:22 – flet the best all around from energy expenditure and potential sustainablity. on the eccentrics went into more of a technical snatch/squat set up.
:20 – went muscle snatch for the first 6 reps here but was defenitely not sustainable.

+

C – 10 rounds for time
5 toes to bar
10 KBS to eye level @ 53lbs
15 DU’s

9:01

Kept my times per round. First 5 rounds felt easy, the last 5 felt more grip intensive and shoulder fatiguing. I’m sure one of these was the intentions if not both.
rough times per round

Row 150m @ 1:30 pace, rest walk 2 min x 4
+

Row 2k for time

6:52.5

Split times & s/m

1:38.1 – 29
1:44.2 – 24
1:46.2 – 24
1:43.1 – 29

Wanted to hold a 1:40 pace for as long as I could, right around 750 and I could feel I was losing this (hindsight 1:42 might be better). Picked up my stroke rate around 750 left but the pace easy changing so changed my plan to go with longer more efficient pulls with a goal of saving some for the final push. Wanted to push with 300 left but there was no way. Made final push at 180m left. Legs defiantly felt tired about half way and one other positive is I excepted that no matter what my time was it was going to hurt and never gave in to this discomfort.

Sumo stance good morning @ 2020 tempo x 8-10, rest 90 sec x 3

65 across x 8 reps

Was still a little shaky after row.

90/90 stretch x 30 sec/side x 3 sets

A – Back Squat 4 sets of 6, rest 2 min
265

Was definitely challenging but there was no fear of missing and speed was consistent
same weight across, tough but doable

+

B – 4 sets, rest walk 2:30
8 Power Cleans @ 135lbs
8 burpee over bar fast
12 sec airdyne fast

Played with a warm up of

4 pc 4 burpee and 6-8 seconds on airdyne for 3 rounds. Felt fairly prepared EST wise with this approach.
:52/:47/:53/:49
Remembered to time Burpee only on rd 1 & 3

:35 & :41
Definitely felt the power slow down in round 3.
Really pushed the pace in the airdyne, maybe closer to max effort than just “fast”. Goal was to be in or near 800 watts

+

C – 1-arm OH carry 30m + 5 1-arm OHS, rest 1 min bt arms x 4 sets each

40 lb DB across.

Was harder to fight for lock out on right side. Walk was challenging but manageable but started getting tired in rd 3 & 4.

+

D – DB ext rotation x 12/arm, rest 30 sec bt arms x 3

20 across

A – Strict press @ 20X2 tempo x 6-8, rest 2 min x 4
125 x 8 x 3, 135 x 6 x 1

Rep 8 on first 3 sets was a fight and grind. Last 2 at 135 were a grind
+
B1 – DB 1-arm push press @ 21X3 x 5/arm, rest 30 sec bt arms, 30 sec after both

50/55×2/60

The negative was the most difficult piece for me here

B2 – Active arch hang x 15 sec directly into 1 C2B pullup, rest 90 sec x 4 sets

The c2b was more strict then anything.
+
C1 – Belly to wall HS hold ALAP, rest 10 sec
:54/:43/:42/:37/:40

C2 – 40 Du’s for time, rest 2 min x5 sets

A – OHS @ 30X2 – Build to tough 5 in a few sets, not max effort
205
I normally am around a 2-3 second negative sl tjat was the easy part. The 2 seconds at the top was the part i was uncomfortable with.
+
B – 10 sec to find max pace on rower, rest 3 min x 3
1:21
1:19
1:21
i assumed this was quickly get to a max effort pace and hold it for 10 seconds.
+
C – 30 burpee MU for time
11:46
5 in the first minute
15 @ 4:49
tries to speed up my pace at 21&22 but at that point would have effected me drastically. just went for what felt good with no real strategy.

D – Crossover symmetry

A. 5/arm tough TGU
55
limiter here was shoulder fatigue. Around rep 4 on the left arm I felt like my arm was going to fall asleep. I went much slower on my left arm however. Right arm, was stronger but same fatigue in the shoulder set in but I felt more form wasn’t as crisp.

B. 1RM Close Grip Bench Press
260
Much heavier than I anticipated, so when I hit 260 I got greedy and went for 270, should have made a 5 lb jump and might have had a fighting chance.

C. Strict MU – 1 rep every 90 second x 8
I hope it’s ok, but I went ahead and did 1 rep every minute, I feel very confident in low rep strict mu work.
here is reps 5-8

D. Sorenson hold ALAP
3:03
Hamstrings were really sore from the 3K run, so there was a fight through that but the overall breaking point came from my low back

E. 4 min Row @ Z1/Z2

A. for time
Run 3K

13:57

Notes:

Very poor and interrupted night sleep and temperature was HOT!!!!
I did mental markers of what I thought was the total laps and a half for the 3K, so I used my GPS on my phone for the timing. When I hit the 15 min mark my GPS told me I had run 3.24 K. This was a huge sigh of relief that I was done but a little bummed because I had planned on pushing whatever pace I had left for the last 400. The next time this is tested it will be a better time just based on that. Also felt my pace and effort dip at the 2K mark. Regardless of not knowing accurate distance my pace dropped drastically the last 1000m and need to work on knowing a more sustainable pace to minimize attrition or even work on negative splits.
1K – 4:08k/min
2K – 4:37k/min
3K – 5:12k/min

I have never disliked running, but have always felt I was weaker at it for the very reason of not knowing was my appropriate pace is, to be flirting with and sustainable pace.

A. 1RM Front Squat
250

Hit 245, then went to 255, came out of the hole but could not continue to drive past. Then went to 250. Had some negative self talk when unracking this load, almost did not go for it, was pretty maentally drained building up to and missing the 255.

B. amrap 30X1 tempo front squat @ 85%
3

was pretty drained from the 255/250 going into this work. went for rep 4 but did not have enough junk yard dog in me at this point.

C. 2 x 500m/rest 1:30
1st – 1:34.3/34 spm
2nd – 1:35.1/33 spm

warm up for this
was
3 x 10 seconds at goal pace
2 x 20 seconds at goal pace
1 x 30 seconds at goal pace

Did not feel very powerful going into this, as I was doing warm up, I was having a hard time getting to mid 1:20’s pace. Was thinking that the front squat work took a lot out of me. I know later this week I get another shot at fast row pace and will be able to see how this compares. Will try and use the exact same rower.

+

db external rotation – 30
powell raise – 15 (could barely move 20 for one on weak arm)
trap 3 raise – 10 (limiter here is my thoracic mobilty, no 12lb db’s and was definitely not going to be able to move 15)
all done with roughly a 2121 tempo

A. 1RM Strict press
175

OPEX camp in December I did 165. Haven’t done anything past 165 in a good 3 years.
B. 1RM Wtd pull up
110 + BW of 195

(Scale I weighed in on said 198.5, but scale at home I have recently weighed in at 194/195 – so somewhere in that ball park. OPEX camp was around 105 I believe)
C. 5 min AMRAP strict pull ups (w/controlled eccentrics)

50
(To the best of my remembering)

1st minute – 12/14
2nd – 24
3rd – 32
4th – 39
5th – 50
Started out doing all in 3’s, then 2’s most of the remaining
D. 5 min AMRAP strict hspu

39
1st – 12
Halfway – 24
4th – 34 (ball park)

Started out in sets of 4 with longer rest until halfway then it turned into 2’s.

E. Crossover symmetry completed.
